GLP-1 Meal Plan: Protein, Fibre and Smaller Meals
When a medicine from the GLP-1 class makes you eat less, each meal has to work harder: enough protein to protect muscle, enough fibre to keep digestion moving, and portions small enough to finish. This guide gives general nutrition targets by body weight, ranks foods by protein per calorie, and shows how Mealyno's GLP-1 mode builds a day. It is not dosing or treatment advice.

Ask your prescriber first
Everything below is general nutrition information for adults. It says nothing about dosing, timing or whether a medicine is right for you, and it is not a treatment. Your prescriber or a registered dietitian knows your health history and should have the last word. Mealyno's GLP-1 mode is for adults only, needs a confirmation before it turns on, and does not apply GLP-1 targets during pregnancy or breastfeeding.
Protein by body weight
A 2025 joint advisory from four US nutrition and obesity societies describes 1.2 to 1.6 g of protein per kg of body weight during weight reduction, and 80 to 120 g a day as an easier absolute reference. It is guideline synthesis and expert opinion, not trials in people on these medicines. Mealyno's calculation uses the middle of the range, caps it at 150 g a day and at 40 % of calories. For people with obesity the advisory bases protein on adjusted body weight and openly says it is unclear which weight is the right reference, so a figure computed on actual weight, as in the table, can overstate the need at higher body weights. Treat the rows from 100 kg up as an upper bound and ask a dietitian which weight to use. The table shows the result for a 1,500 kcal day split into 4 meals. With a kidney condition the app does not raise protein above the general 0.8 g/kg.
| Body weight, kg | Range, g/day | Target, g/day | Per meal (4 meals), g | Fibre, g/day |
|---|---|---|---|---|
| 60 | 72 - 96 | 84 | 21 | 21 |
| 70 | 84 - 112 | 98 | 25 | 21 |
| 80 | 96 - 128 | 112 | 28 | 21 |
| 90 | 108 - 144 | 126 | 32 | 21 |
| 100 | 120 - 150 | 140 | 35 | 21 |
| 120 | 144 - 150 | 150 | 38 | 21 |
Calculated by the same function as the free GLP-1 protein and fibre calculator, for an adult woman of 40 with no kidney condition, on actual body weight (the 120 kg row is held at the 150 g cap). Fibre uses the general adequate intake of 14 g per 1,000 kcal from the Dietary Guidelines for Americans, held between 20 and 30 g by Mealyno.
Foods with the most protein per calorie
When appetite is small, calories are precious, so protein density matters. The table ranks cooked or ready-to-eat meat, fish, egg, dairy and legume foods in our USDA dataset by protein per 100 kcal and shows how many grams carry 20 g of protein.
| Food | Protein g per 100 kcal | Grams for 20 g protein | kcal for 20 g protein |
|---|---|---|---|
| Canned tuna in water | 22.6 | 105 | 90 |
| Baked cod | 21.7 | 90 | 95 |
| Cooked pollock | 21.2 | 90 | 100 |
| Roasted turkey breast | 20.5 | 70 | 103 |
| Baked halibut | 20.3 | 90 | 100 |
| Boiled chicken breast | 19.2 | 70 | 106 |
| Boiled shrimp | 19.1 | 90 | 107 |
| Roasted chicken breast | 18.8 | 65 | 107 |

Fibre without a big plate
Fibre helps digestion, and constipation is a common complaint when you eat less, so a day needs fibre in small volume. Cooked legumes lead the dataset per calorie, and fruit, vegetables and wholegrain foods follow. Raise fibre gradually and drink enough fluid, because a sudden jump can cause discomfort.
| Food | Fibre g per 100 g | Fibre g per 100 kcal |
|---|---|---|
| Cooked lentils | 7.9 | 6.8 |
| Boiled green peas | 5.5 | 6.5 |
| Cooked bulgur | 4.5 | 5.4 |
| Cooked kidney beans | 6.4 | 5.0 |
| Cooked chickpeas | 7.6 | 4.6 |
| Boiled beetroot | 2.0 | 4.5 |
| Cooked white beans | 6.3 | 4.5 |
| Baked sweet potato | 3.3 | 3.7 |
Cooked or ready-to-eat plant foods in the dataset, without pickles.
Building 4 small meals
Start each meal with the protein, because if you can only finish half a plate it should be the half that matters. A practical shape is one protein anchor of 20 to 30 g, a spoonful or two of cooked legumes or vegetables for fibre, and a small portion of starch last. At 80 kg the target is 28 g of protein per meal across 4 meals. Soft, moist foods such as flaked fish, eggs, cottage cheese and yogurt are easier on days when texture is a problem, and Mealyno's GLP-1 mode has options for smaller portions and softer textures.
Fluids matter as much as food. Mealyno's hydration goal adds 300 ml in GLP-1 mode, and sipping between meals is easier than drinking a lot with them.
In a household where only one person uses the mode
A person using GLP-1 mode can sit in a household with people who are not. The menu stays shared, and each person's portion is scaled to their own target, so the smaller appetite shows up as a smaller plate, not a separate dinner. GLP-1 mode is never applied to children.
Questions
How much protein should I eat on a GLP-1 medicine?
A 2025 joint advisory describes 1.2 to 1.6 g per kg of body weight during weight reduction. At 80 kg that is 96 to 128 g a day. Ask your prescriber or a dietitian what suits you.
Why is fibre part of a GLP-1 meal plan?
Constipation is a common complaint on these medicines, which slow stomach emptying, and when you eat less there is less bulk too. Fibre and fluids help. Increase fibre gradually, and speak to your doctor if constipation persists.
Does Mealyno give a calorie target for GLP-1?
The mode keeps a calorie floor (1,200 kcal for women, 1,500 for men) and sizes protein and fibre to the calories you actually eat. It does not give dosing advice.
Can children or pregnant women use the mode?
No. The mode is for adults only, and it does not apply GLP-1 targets during pregnancy or breastfeeding.
Is this medical advice?
No. It is general nutrition information. Your prescriber or a registered dietitian should guide you.
