Meal Prep for 2 to 4 People: How Much to Cook
Meal prep recipes are usually written for one portion or for a vague 'serves four'. This guide gives the actual weights: how much to buy and cook for five dinners for two, three or four people, how raw and dry weights convert, and which protein sources fit a 35 g protein dinner.

Why you cannot just multiply a one-person recipe
Multiplying works for the arithmetic, but not for the kitchen. A pan that cooks one chicken breast in ten minutes will not cook eight in the same pan, and a rice cooker has a maximum. The sensible way to prep for two to four people is to fix the portion, work out the weight for the whole batch, and then split it across the pans and trays you have.
Five dinners of chicken, rice and broccoli
The standard plate here is 120 g roasted chicken breast, 180 g cooked white rice, 120 g broccoli and 10 g olive oil. The table gives the whole batch for 5 dinners. Cooked and raw weights differ because food gains or loses water when it cooks, so the table also shows what to buy. Raw chicken is matched on protein, which stays in the meat when it loses water. Dry rice is matched on calories, which stay when it absorbs water.
| People | Portions | Chicken, cooked (raw to buy) | Rice, cooked (dry to buy) | Broccoli, raw | Olive oil |
|---|---|---|---|---|---|
| 2 | 10 | 1.2 kg (raw 1.7 kg) | 1.8 kg (dry 0.6 kg) | 1.2 kg | 100 g |
| 3 | 15 | 1.8 kg (raw 2.5 kg) | 2.7 kg (dry 1.0 kg) | 1.8 kg | 150 g |
| 4 | 20 | 2.4 kg (raw 3.3 kg) | 3.6 kg (dry 1.3 kg) | 2.4 kg | 200 g |
USDA values per 100 g (roasted and raw chicken breast, cooked and dry white rice, raw broccoli, olive oil), rounded to 5 g. One standard plate per person per dinner.
Swap the protein: grams for a 35 g protein dinner
A dinner with about 35 g of protein is a common target for an adult. The table shows how many grams of each food carry that much, what it adds in calories, and the weight for four people. Plant and dairy options are heavier per gram of protein than meat or fish, so plan the container size accordingly.
| Food | Grams per person | kcal | Weight for 4 people |
|---|---|---|---|
| Roasted chicken breast | 115 | 190 | 0.5 kg |
| Baked salmon | 160 | 330 | 0.6 kg |
| Hard-boiled egg | 280 | 434 | 1.1 kg |
| Cooked lentils | 390 | 452 | 1.6 kg |
| Firm tofu | 205 | 295 | 0.8 kg |
| Cottage cheese 2% | 335 | 271 | 1.3 kg |
USDA values per 100 g, rounded up to 5 g.
Storing a week of dinners
The US Department of Agriculture's food safety service advises refrigerating cooked leftovers within two hours and using them within three to four days. A five-day prep therefore does not fit one fridge window: cook two days of dinners for the first half of the week and freeze the rest in single portions, or prep twice a week. Cool food quickly in shallow containers, and keep rice and poultry cold until you reheat them.
Common mistakes when scaling up
The most common error is mixing cooked and raw weights, so a recipe that says 200 g of chicken is read as raw by one person and cooked by another. Decide which you use, write it on the plan and stick to it. The next is cooking the whole batch in one overcrowded pan, which steams the food instead of browning it. The last is forgetting that containers set the limit: count the boxes you own before you decide on the number of portions. This guide is general information, not medical advice, and food safety guidance from your local authority applies.
Where the household planner helps
If the people you cook for need different amounts, the weights above change per person. In Mealyno's household planner each person gets a portion in grams scaled to their own target, and the shopping list counts only the people who eat each meal. You weigh each plate from the same pan. Produce and pantry items scale less than proportionally, so check the list against what you already own.
Questions
How much chicken do I need for a week of meal prep for two?
For 5 dinners at 120 g cooked chicken breast per person, that is 1.2 kg cooked, or about 1.7 kg raw.
How long does meal prep last in the fridge?
Cooked leftovers keep three to four days in the fridge according to USDA food safety guidance. Freeze single portions for the rest of the week.
Is dry rice weight different from cooked?
Yes. 180 g of cooked white rice comes from about 65 g of dry rice, because rice absorbs water. Weigh it the same way every time.
What if the people I cook for need different portions?
Fix the dish and change the amount on each plate. The household planner scales each person's portion to their own calorie target and shows it in grams.
